How to Track Progressive Overload
Progressive overload is a claim about a trend, and you cannot see a trend you did not record. Here is the minimum worth logging, how to keep comparisons fair, and how to read the result without fooling yourself.

The minimum worth recording
For every working set: the exercise, the weight, and the reps you actually completed. That is the whole requirement. Everything else is optional detail that pays off in specific situations.
Worth adding when you can:
- Reps in reserve. How many reps you had left. Without it, a set of 8 that was easy and a set of 8 that nearly killed you look identical in your log. How RIR, RPE, and percentage of 1RM measure intensity covers how precise that number really is.
- Anything that changes the comparison. A shorter rest period, a different bar, a machine you do not normally use, a range of motion you cut short.
- Exercise order. The same lift is heavier when it comes fourth in a session than when it comes first.
Label warm-up sets separately so they do not inflate your working-set count. They can still be useful to record.

Why memory does not work
The reason to write it down is not that your memory is bad. It is that memory is biased toward the sessions that felt notable, and progressive overload is decided by the ordinary ones.
Ask someone what they benched three weeks ago and they will usually tell you their best set from that block, not their average one. Compare today against that and you will conclude you are stalling on a week when you are not, or you will add weight based on a set you managed once.
The other failure is subtler: without a record, you cannot tell whether a lift has been flat for three weeks or three months, and those two situations call for different responses.
Keeping sessions comparable
A log only measures progress if the thing being logged stays the same. Four things quietly break the comparison:
- Technique and range of motion. If depth or lockout drifts as the weight climbs, your numbers are measuring your standards, not your strength. Pick a technical standard and count reps against it.
- Rest periods. Adding rest can let you complete more reps. That is a real change in the set, not a training adaptation.
- Exercise order. Moving a lift earlier can improve performance by reducing prior fatigue.
- Equipment. Different bars, machines, and cable stacks are not interchangeable. Log which one you used.
None of these are reasons to never change anything. They are reasons to note the change, so that a jump or a dip in your numbers has an explanation attached.
Using estimated one-rep max as one number
The hardest part of reading a log is comparing sets that differ in both weight and reps. Estimated one-rep max solves that by folding both into a single figure.
Using the Brzycki formula, 1RM = weight / (1.0278 - 0.0278 x reps):

The second set produces a slightly higher estimate despite using less weight. The 1.5 kg difference is a useful signal to follow, not proof that your true maximum increased. Lift's one-rep max calculator does this for a single set and shows the percentage-based training weights that follow from it.
Three limits keep this honest. Repetition-based equations are estimates, and different formulas return different numbers from the same set (LeSuer et al., Journal of Strength and Conditioning Research, 1997). Accuracy falls as the rep count rises, which is why the calculator accepts a maximum of 12. And an estimate is only comparable to another estimate from the same exercise, formula, and technical standard. Do not compare a Brzycki estimate from a paused bench to an Epley estimate from a touch-and-go one and conclude anything.
The second number: weekly volume
Estimated one-rep max tracks how strong a lift is. It says nothing about how much work you are doing, and several forms of progression work by changing exactly that.
Count hard working sets per muscle group per week. The 2026 ACSM position stand found hypertrophy was enhanced by weekly volumes at or above 10 sets per muscle group (Currier et al., Medicine & Science in Sports & Exercise, 2026), so the count is worth knowing rather than guessing. Total tonnage, meaning sets times reps times weight, is a popular third number and a worse one. It rewards doing more light work, so it can rise while every meaningful lift stands still.
How long a window
Four to six weeks is a practical review window, not a validated cutoff for a plateau. Review sooner if performance drops sharply or pain appears.
Session-to-session variation comes from sleep, food, stress, time of day, caffeine, and how the previous session went. Once you are past the beginner phase, that variation can obscure a small improvement. Several comparable sessions provide more useful evidence than one unusually good or bad day.
Practically, this means two habits. Look at the last few sessions before you decide to add weight, so the decision rests on a pattern rather than one good set. And review a lift's trend once a month rather than agonizing over it every session.
What a real stall looks like
A genuine plateau has a shape:
- Four or more weeks of logged sets at the same weight and the same reps, or drifting down.
- The pattern holds when you compare like with like, same exercise, same order, same rest.
- Reps in reserve is not increasing either. The same weight and reps with more in reserve can indicate improved performance; fewer in reserve means the sets feel harder.
That last one catches a common false alarm. If your weight and reps are identical but the sets now finish with two reps in reserve instead of zero, that is consistent with improved strength or work capacity. Look for a repeated pattern, since effort estimates are imperfect.

Notebook, spreadsheet, or app
All three work. They differ in what they cost you.
A notebook is inexpensive and works without a battery, but it does no arithmetic. You will be flipping back through pages mid-session to find last week's numbers, and you will not be calculating estimated one-rep max trends by hand.
