How Many Sets Per Week to Build Muscle

Around 10 or more hard sets per muscle per week is a defensible target, and more tends to produce more growth with diminishing returns. The useful question is not the number but how you get there and how you add to it.

The short answer

For muscle growth, around 10 hard sets per muscle per week is a useful reference point, not a minimum needed to grow. Start lower if you are new or already progressing with less; higher volumes can help, with diminishing returns. For strength, volume matters less than load, and the returns diminish faster.

Nobody can give you a personal number. What the research supports is a direction and a shape: upward, flattening out. That is enough to program with, because the practical question is not "what is my number" but "should I add a set this month".

What the evidence shows

Three findings, in order of how much weight they should carry.

The 2026 ACSM position stand, an overview of 137 systematic reviews covering more than 30,000 participants, found that muscle hypertrophy was enhanced by higher volumes, specifically at or above 10 sets per week, along with eccentric overload. It also found that few resistance training prescription variables consistently affected the primary adaptations at all (Currier et al., Medicine & Science in Sports & Exercise, 2026).

A meta-regression of 67 studies and 2,058 participants found gains in both muscle size and strength increased as weekly set volume increased, with diminishing returns that were more pronounced for strength than for hypertrophy. The same analysis found weekly frequency had negligible effects on hypertrophy but consistently increased strength (Pelland et al., Sports Medicine, 2026).

An earlier meta-regression of 34 treatment groups quantified the slope: each additional weekly set was associated with an effect size increase of 0.023, corresponding to about 0.37% more muscle gain (Schoenfeld et al., Journal of Sports Sciences, 2017).

Read that last number carefully. It is an average across studies, not a promise that your eleventh weekly set adds 0.37% to your chest. It tells you the effect of one more set is real and small, which is exactly why adding volume is a slow, cumulative strategy rather than a quick fix.

How to count a set

A set counts toward a muscle's weekly volume when that muscle is doing meaningful work in a set taken reasonably close to failure.

The 2026 meta-regression above classified sets as direct or indirect based on how specifically they targeted the measured muscle, and concluded that distinguishing between the two was essential for predicting adaptations. In plain terms: a barbell row is a direct set for your back and something less than that for your biceps, and counting it fully toward both inflates your real volume.

A workable counting rule:

  • Count sets where the muscle is the primary target in full.
  • Count sets where it assists as partial, and do not pretend a bench press is chest volume and triceps volume in equal measure.
  • Keep warm-ups separate and record reps in reserve where possible. Do not assume easy sets and near-failure sets provide equal stimulus.

That last point matters. A meta-analysis of 15 studies found only a trivial advantage for training to set failure over stopping short of it, so you do not need to hit failure (Refalo et al., Sports Medicine, 2023). There is no established five-RIR boundary at which a working set suddenly stops contributing. Use a consistent counting convention and track effort alongside it.

How to add volume over time

Adding sets is a form of progressive overload, and it follows the same rules as adding weight: small steps, one place at a time, held long enough to judge.

  1. Establish your current volume. Count hard weekly sets per muscle group for two normal training weeks. Most people are either lower or higher than they guessed.
  2. Add one to two sets per week to one muscle group. Not to every exercise, and not to every muscle at once.
  3. Hold it for three to four weeks. Volume changes show up in performance and recovery over weeks, not sessions.
  4. Check your log. If your logged weights and reps are still climbing, the added volume is being absorbed. If they have flattened or fallen, review recovery and consider returning to the previous volume; that pattern alone does not identify your ceiling.
  5. Repeat, or stop. There is no requirement to keep adding. Holding a volume that is producing progress is a perfectly good plan.

Frequency is the other lever. Splitting 12 weekly sets for a muscle across two sessions instead of one means fewer fatigued sets at the end of a long session. Based on the meta-regression above, expect that to help strength more than size.

Signs you have added too much

Volume is the one progression variable with a hard budget, because sets cost recovery capacity and gym time. The signals that you have overspent it are practical rather than mystical:

  • Logged performance on your main lifts declines or flattens across several weeks.
  • Sessions run long enough that the last exercises get skipped or rushed.
  • Joints and connective tissue get grumpy in ways that persist between sessions.
  • Sleep and appetite change noticeably.

Any one of these on its own can be a bad week. Two or three together, alongside a flat log, means cut back to the volume that was working.

Where this evidence runs out

Three limitations worth knowing before you treat any number as a target.

The participants are not everyone. The 2026 meta-regression pooled a sample that was 79% male with an average age of about 25. That is the population most volume research is built on.

The studies are short. Most resistance training trials run 6 to 12 weeks, which is long enough to detect a difference in growth and too short to say whether a high volume is sustainable for a year.

Volume is only one variable. The 2026 ACSM position stand found that most prescription variables did not consistently change outcomes, and that training consistently and progressively mattered more than the specific configuration. A well-run program at 10 sets beats an abandoned one at 20.

Keeping count

Counting weekly hard sets per muscle group by hand is tedious enough that most people stop doing it after a fortnight, which is usually when the number would have started being useful.
